Can walking help you lose weight?
Walking increases energy expenditure and can support weight management, but a set amount does not guarantee a particular weight loss. Food, other activity and individual differences matter. The UKK Institute emphasises consistency and a gradual start.
A useful starting point is a route you can repeat: a loop after lunch or part of the commute. If a walk always requires finding a separate hour, try a shorter version first.

How many calories does a 30-minute walk use?
In this example, an 80 kg adult walks on level ground at about 5 km/h for half an hour. The 2024 Adult Compendium assigns 3.8 MET (code 17190). Using our calculator’s approximation, total expenditure is 3.8 × 80 × 0.5 = 152 kcal, or about 150 kcal rounded.
Energy would also be used at rest during that half-hour: approximately 1 × 80 × 0.5 = 40 kcal. The addition above rest is therefore 112 kcal, or about 110 kcal rounded. These are different numbers for different purposes.
This is a population-level estimate, not a measurement of your own expenditure. Pace, terrain and hills change the situation. The source dataset is for adults aged 19–59; the same MET estimate does not fit every age group equally well.
An example of a gentle first week
This is our planning example for a less active adult, not an individual training prescription. Adapt it to your fitness and how you feel. Someone already active needs a different starting point.
| Day | Plan |
|---|---|
| Monday | An easy 10-minute loop after lunch. |
| Tuesday | Usual everyday movement as comfortable. |
| Wednesday | 10 minutes in the morning and 10 later. |
| Thursday | Recovery and usual movement. |
| Friday | A familiar 15-minute route. |
| Saturday | A 15-minute walk, perhaps with a friend. |
| Sunday | A 10-minute loop and a review of the week. |
Build gradually
For working-age adults, the recommendation is at least 150 minutes of moderate or 75 minutes of vigorous activity weekly, plus strength and balance work at least twice a week. Short bouts count too. The 70-minute starting example does not yet meet the full recommendation.
When the first week feels manageable, extend one walk or add another short walk to a day. You do not need to increase pace, hills and duration at once. Note completed minutes and what helped you get out the door.

Should you eat back walking calories?
First check how your daily budget was set. If its activity factor already includes your usual walks, adding the same walk separately can count it twice. A watch’s total calories and active calories may also mean different things.
Calotank adds manually logged activity calories to the daily budget. It does not check whether that expenditure is already included in the starting budget. The example’s 150 total calories therefore should not automatically be treated as 150 extra calories to eat.
Treat the estimate as approximate information and eat adequate meals. Also judge walking by energy, recovery and whether you can make it regular. If activity causes pain or a condition affects your ability to exercise, agree on a suitable start with a professional.
